Fight, Flight, Freeze, Fawn: Understanding the Stress Response

A neuroscience-informed guide to the four acute stress responses — fight, flight, freeze, and fawn — covering the HPA axis, polyvagal theory, trauma links, and evidence-based healing approaches.

What Is the Acute Stress Response?

The fight, flight, freeze, and fawn responses are hardwired stress-response mechanisms your body uses when perceiving threat. Each triggers distinct physical and behavioral changes designed to maximize survival — but each can also misfire in modern, non-threatening situations.

When your brain registers danger, it activates a cascade of automatic, pre-conscious changes faster than thought. Heart rate climbs, breathing quickens, blood is redirected to large muscle groups, and stress hormones flood your system. This happens whether the threat is a bear in the woods, a difficult conversation with a manager, or a body memory surfacing from a long-past event.

Understanding which response your nervous system tends to default to — and why — is a foundational step in trauma recovery and stress regulation. Modern therapy approaches like somatic experiencing therapy, EMDR, and polyvagal-informed work all begin with helping clients track these responses with curiosity rather than shame.

The Four Stress Responses: Definitions and Physical Signs

Each of the four responses serves a survival purpose. None is "better" than another — they are evolved strategies your nervous system selects based on the threat, your history, and your perceived options.

Most people have one or two default responses but can shift between them depending on context. A person who fawns at work may freeze at home or fight with a partner. Tracking your patterns over a few weeks is often more useful than trying to label yourself with a single response.

A Closer Look at Each Response

Fight mobilizes you to push back against a threat. Outside of literal danger, it can show up as snapping at a partner, road rage, defensive emails, or a feeling of needing to "win" every disagreement.

Flight mobilizes you to escape. In modern life, this can look like overworking, doom-scrolling, leaving conversations abruptly, or chronic restlessness that makes stillness feel unbearable.

Freeze is the parasympathetic shutdown response — the nervous system's emergency brake when neither fight nor flight feels possible. It can look like dissociating during difficult conversations, going blank in conflict, or feeling unable to make decisions under pressure.

Fawn is a survival strategy first named by therapist Pete Walker. It develops most often in environments where a child learned that pleasing or pacifying a caregiver was the safest available option. As adults, fawning shows up as chronic people-pleasing, difficulty saying no, abandoning personal needs in relationships, and a sense of not knowing what you actually want.

Why Your Body Triggers These Responses: The Nervous System

Two interlocking systems drive the stress response: the HPA axis and the autonomic nervous system.

The HPA Axis

When your amygdala — the brain's threat detector — perceives danger, it signals the hypothalamus, which activates the pituitary gland, which then signals the adrenal glands to release adrenaline and cortisol. This is the hypothalamic-pituitary-adrenal (HPA) axis, and it can move from detection to full physiological activation in well under a second.

Adrenaline produces the immediate effects: racing heart, rapid breathing, dilated pupils, blood diverted from digestion to muscles. Cortisol sustains the response and prepares the body for prolonged exertion. In healthy regulation, the system returns to baseline once the threat passes. In chronic stress or unresolved trauma, the system can remain partially activated for months or years.

Polyvagal Theory and the Vagus Nerve

Stephen Porges's polyvagal theory expanded our understanding by mapping how the vagus nerve organizes the autonomic nervous system into three states:

  • Ventral vagal (social engagement): safe, connected, regulated — the state in which healing happens
  • Sympathetic (fight or flight): mobilized, activated, ready to act
  • Dorsal vagal (freeze, shutdown): immobilized, conserving energy, disconnected

Fight and flight are sympathetic states. Freeze is a dorsal vagal state. Fawn is increasingly understood as a sympathetic-flavored social-engagement override — the nervous system stays connected to the threatening person because disconnection feels more dangerous than appeasement.

Polyvagal-informed therapy uses this map to help clients recognize which state they are in and build the capacity to move flexibly between states — a quality Porges calls neuroception of safety.

When the System Misfires

The same circuitry that protected your ancestors from predators activates today during job interviews, conflict with a partner, or intrusive memories. In anxiety disorders, the HPA axis fires repeatedly in response to perceived rather than actual threat. In PTSD and complex PTSD, the nervous system gets stuck in chronic activation or shutdown long after the original trauma has ended.

This is not a character flaw. It is a nervous system doing exactly what it learned to do — and it can be re-taught.

Fight, Flight, Freeze, and Fawn in Trauma and PTSD

Each of the four responses can become a default state after trauma, particularly when the trauma was prolonged, relational, or occurred in childhood.

Fight as a Trauma Response

Survivors who learned that fighting back was the only way to be heard may default to confrontation, hypervigilance for slights, or rage that surprises even them. This pattern is common in survivors of physical abuse or chaotic family systems.

Flight as a Trauma Response

Survivors who learned that escape was safer than engagement may become chronically busy, avoidant of intimacy, or unable to tolerate stillness. Workaholism, compulsive movement, and a sense of never being able to "land" are common signatures.

Freeze, Dissociation, and Complex PTSD

Freeze is closely linked to dissociation — and to complex PTSD, which develops from repeated, prolonged trauma (often in childhood). Survivors may report "going away" during conflict, losing time, or feeling like a passenger in their own body. The freeze response is the nervous system's last-resort protection when fight and flight are both unavailable.

Fawn and the Adaptation to Relational Threat

The fawn response is the most recently named of the four and is particularly relevant to survivors of childhood trauma, emotional neglect, narcissistic parenting, and coercive control. A child who learned that pleasing a caregiver was the safest available strategy often grows into an adult who struggles to identify their own preferences, says yes when they mean no, and feels guilt or fear at the prospect of disappointing others.

Fawn responses also show up in non-trauma contexts — workplace dynamics with a volatile manager, friendships where one person consistently over-accommodates, or romantic relationships marked by walking on eggshells.

Grounding Techniques to Calm Your Nervous System

Grounding techniques work by sending the nervous system a real-time signal that the present moment is safe. Different techniques work better for different states — freeze and shutdown often need activating grounding, while fight and flight often need calming, downregulating practices.

Breathwork (Sympathetic Downregulation)

  • Extended exhale breathing. Inhale for four counts, exhale for six to eight. The longer exhale activates the vagus nerve and signals safety.
  • Physiological sigh. Two quick inhales through the nose followed by a long exhale through the mouth. Research from the Huberman lab at Stanford shows this is one of the fastest ways to reduce acute stress.
  • Box breathing. Inhale four, hold four, exhale four, hold four. Used by Navy SEALs and ER physicians for in-the-moment regulation.

Tactile and Somatic (Body-Based)

  • Cold water on the face or wrists. Triggers the mammalian dive reflex, slowing heart rate quickly.
  • Hand on heart, hand on belly. A simple gesture that activates self-soothing pathways and orients to the body.
  • Bilateral movement. Walking, butterfly tapping (alternately tapping each shoulder), or gentle rocking can help discharge mobilization energy.

Cognitive and Orienting (Especially Helpful for Freeze)

  • 5-4-3-2-1 senses scan. Name five things you see, four you hear, three you can touch, two you smell, one you taste.
  • Orienting to the room. Slowly turn your head and let your eyes land on objects in your environment. This signals to the brainstem that you are in the present.
  • Categories. Name ten breakfast foods, ten cities, ten songs. Engaging the prefrontal cortex helps reconnect after dissociation.

What to Use When

If you tend toward fight or flight, downregulating practices (extended exhale, cold water, box breathing) help most. If you tend toward freeze, gentle activating practices (orienting, light movement, categories) work better — full relaxation can deepen shutdown. If you tend toward fawn, slowing down to notice your own body signals — what do I actually want right now — is itself a powerful intervention.

Healing Approaches: Therapy for Stuck Stress Responses

Talk therapy alone often does not resolve nervous system patterns, because the patterns live in the body and brainstem rather than in conscious thought. The most effective approaches engage both the body and the cognitive system.

Somatic Therapies

Somatic experiencing therapy, developed by Peter Levine, helps clients track and complete the body's incomplete stress responses. It is particularly useful for clients stuck in freeze or chronic activation.

EMDR

Eye Movement Desensitization and Reprocessing (EMDR) uses bilateral stimulation to help the brain reprocess stuck traumatic memories. It is endorsed by the World Health Organization and the U.S. Department of Veterans Affairs for PTSD treatment.

Polyvagal-Informed Therapy

Therapists trained in polyvagal theory help clients map their nervous system states, build interoceptive awareness, and develop the capacity to move between states more flexibly.

CBT and Trauma-Focused Cognitive Therapies

Cognitive-behavioral therapy and its trauma-focused variants (CPT, TF-CBT) address the thought and behavior patterns that maintain chronic stress activation. Often most effective in combination with body-based work.

Internal Family Systems

IFS works particularly well with the fawn response, helping clients distinguish the protective people-pleasing "part" from their core self — and giving voice to the parts that had to go quiet.

When to Seek Help

The fight, flight, freeze, and fawn responses are normal. They become a problem when they are chronic, disproportionate to current circumstances, or interfering with relationships, work, or wellbeing.

Consider seeking professional support if you:

  • Feel stuck in one state most of the time — chronically activated, chronically shut down, or chronically people-pleasing
  • Experience flashbacks, nightmares, or intrusive memories
  • Have difficulty feeling safe in your body or in relationships
  • Notice that grounding techniques alone are not enough
  • Suspect a history of childhood trauma or complex PTSD
  • Want to understand patterns that keep showing up despite your best efforts
